Barbell Row: Building a Thicker Back

The barbell row is one of the best back-builders there is, and one of the easiest to turn into a hip-swinging mess. Here is the torso angle that keeps the work in your back.

Barbell Row demonstration

A barbell row done with a swinging torso is really just a bad deadlift with extra steps. Keeping your torso angle fixed through the set is what actually makes it a rowing exercise.

How to do it

  1. 1Hinge to roughly 45°hips back, torso angled forward, back flat — the same brace a deadlift's setup needs.
  2. 2Grip just outside shoulder widthlet the bar hang at arm's length below your shoulders to start.
  3. 3Pull to your lower ribsdrive your elbows back and up, leading with your elbows rather than your hands.
  4. 4Squeeze your shoulder blades togetherpause briefly at the top of the pull before lowering.
  5. 5Lower under controllet the bar return to a full stretch without your torso losing its angle.

Sets and reps

3–4 sets of 8–12 reps, choosing a weight you can pull without your torso angle changing rep to rep.

Common mistakes

  • Using body momentum. Jerking the torso upright to help the pull turns this into a hip hinge with extra arm work. Keep the torso angle locked for the whole set.
  • Rounding the lower back. A rounded back under load is a common way this exercise causes injury. Brace your core and keep a flat back through every rep.
  • Pulling to the wrong spot. Pulling to your upper chest changes the muscles worked. Pull to your lower ribs for a back-dominant row.

Safety note

If your lower back rounds to complete a rep, that's a sign the weight is beyond what your current torso angle and brace can control — reduce the load rather than the form.

The torso angle is the row. Lock it in before you add weight, and check it stays locked as the set gets hard.
